How the Incline Bench Press Calculator Works

A max for the lift you actually did, then a careful guess at the other one.

The first number is straightforward. Your incline weight and reps go through five established one-rep-max formulas and the results are averaged, exactly as they would be for any other barbell lift. Prediction is tightest at five reps or fewer, so a heavy triple or a set of five gives the best incline max.

The second number is an estimate of a lift you did not do. Most lifters incline somewhere around 78 to 85 percent of what they flat bench, so the calculator divides your incline max by that band and shows both ends. The single figure uses 80 percent, the same ratio our incline bench strength standards are built on, so the two pages agree, but the range is the honest answer, and a wide one is better than a precise one that is wrong.

Methodology

The one-rep max step averages the Epley, Brzycki, Lombardi, Lander and Wathan equations. Working from a percentage of a one-rep max, which is what the table above does, is one accepted way to set training loads, and the NSCA's overview of load setting weighs it against repetition maximum, reps in reserve and velocity based methods and is honest about what each of them misses. The 78 to 85 percent relationship between incline and flat bench is a commonly cited training rule of thumb, not a measured constant, and it shifts with bench angle and build. Treat the flat bench figure as a starting point to test, never as a number to walk up and attempt. Estimates are guidance, not coaching or medical advice.

The Angle Changes the Answer

Thirty degrees and forty five degrees are different lifts.

As the bench tilts up, the front of the shoulder takes more of the work and the chest takes less, so the weight comes down. A shallow incline of around thirty degrees sits near the top of the 78 to 85 percent band. A steep forty five degree bench sits nearer the bottom, and once you pass sixty degrees you are close enough to a seated shoulder press that comparing it to a flat bench stops being useful.

Build matters as well. Long arms, a shallow arch and shoulder-dominant pressing all push the ratio down. A thick chest and a strong lockout push it up. If you have honest numbers for both lifts, work out your own percentage and use that instead of a general band, because your own history beats any rule of thumb.

Whatever angle you use, keep it the same when you compare sessions. Moving the pin one hole quietly changes the exercise, and that is enough to make a good week look like a bad one.

These are typical ranges, not targets. Sitting outside them says more about your bench angle and your build than about how strong you are.

Where This Estimate Ends

What a converted number cannot know.

An estimate built from a rep set carries the usual caveat: the further you were from failure, the lower it reads, and a set of ten tells you less than a set of three. Beyond that, the flat bench figure is a second estimate stacked on the first, which is why it is shown as a range rather than a number with decimals.

It also assumes the two lifts are trained comparably. If you have inclined every week for a year and barely touched a flat bench, your flat number will lag the estimate until you have practised it. The reverse is true too, and it is the more common case.

Use the incline max to program your incline work, which is what it is genuinely good for, and use the flat bench range to pick an opening weight on the day you go back to a flat bench. Confirm it with a real set before you build a training block on top of it.

For almost everyone the incline number is lower, because the chest contributes less and the front of the shoulder contributes more. Lower does not mean harder to train, and many lifters find the incline easier on the shoulders over time.
