What the Dumbbell Bench Press Really Measures

Pressing strength plus the cost of controlling two separate weights.

A dumbbell bench press is the same push as a barbell bench, with two important differences. Each arm carries its own load, so a strong side cannot compensate for a weak one, and the weights are free to drift in any direction, so the rotator cuff and the stabilisers around the shoulder blade have to work throughout. The range is also longer, because the dumbbells can travel below the line the bar would stop at.

All of that costs load. The pair of dumbbells together will not add up to your barbell bench, and the gap is mostly stabilisation rather than chest strength. There is also a skill in simply getting heavy dumbbells into position, which is why plenty of lifters find their dumbbell bench limited by the set-up long before the press itself fails.

Where These Numbers Come From

Forty percent of your barbell bench in each hand, matching our dumbbell bench calculator.

The site's dumbbell bench press calculator works on the rule that a barbell bench is about 1.25 times the combined dumbbell load, which is the same as saying the pair comes to roughly 80 percent of the barbell figure. These standards use that relationship in reverse: each single dumbbell is 40 percent of the barbell bench press standard for the same bodyweight and sex.

That means the two tools cannot contradict each other. Run a set of dumbbells through the calculator to estimate your barbell bench, then find that barbell number on our strength standards page, and it will land in the same level as the dumbbell number lands in here. Consistency between pages was worth more to us than a slightly more flattering table.

Methodology

These standards are estimates derived from typical ratios to the main lifts, rounded to the nearest 5 lb. The bench, squat, deadlift and overhead press figures they are built on are the bodyweight-ratio approximations published on our strength standards page, which are aligned with widely used references in the strength and conditioning field including ExRx.net. Nothing here is measured lab data, and no table anywhere else has been copied. Treat every figure as a target to aim at, not a verdict on you.

A Worked Example

From the 70s for eight to a level on the table.

A 190 lb man has an intermediate dumbbell bench of 75 lb per hand and an advanced mark of 115 lb. If he presses the 70s for eight reps, that is 140 lb combined, and the estimate is about 88 lb per hand for a single. He is past the intermediate line of 75 lb and working towards 115 lb.

Cross-check it: 88 lb per hand is 176 lb combined, which the site's dumbbell bench calculator converts to a barbell bench of roughly 220 lb. On our strength standards page, 220 lb at 190 lb bodyweight also reads as intermediate. Two routes, one answer, which is how it should be.

What These Standards Cannot Tell You

The rack, the set-up and the spotter all shape the number.

Most commercial gyms stop at 100 lb or 120 lb dumbbells, so advanced and elite lifters simply run out of table. If the heaviest pair in your gym is well below your level, these standards stop being useful and the barbell bench becomes the better measure.

Getting into position is its own skill and its own risk. Kicking heavy dumbbells up from your knees takes practice, and a failed rep with two loose weights is harder to bail than a failed barbell rep. Test your max only with a spotter who knows how to catch dumbbells, or estimate it from a set of six to eight instead.

Frequently Asked Questions

Common questions about these standards.

How much should I be able to dumbbell bench press?

At 190 lb bodyweight the intermediate dumbbell bench press is about 75 lb per hand and the advanced mark about 115 lb. At 140 lb an intermediate woman is near 35 lb per hand. Enter your own bodyweight for your five figures.

What is the average dumbbell bench press weight?

For a 190 lb man who trains regularly, an honest estimated single sits between 55 and 75 lb per hand, which means most working sets happen with the 50s to the 70s. For a 140 lb woman the same band is about 20 to 35 lb per hand.

Are these numbers per dumbbell or both together?

Per dumbbell. Double the figure if you want the combined load, which is how our dumbbell bench press calculator takes its input.

What is 100 lb dumbbell bench press equivalent to on a barbell?

Two 100 lb dumbbells is 200 lb combined, which our calculator converts to a barbell bench of roughly 250 lb, with a sensible range of 240 to 260 lb. Individual variation on that conversion is wide.

Why can I bench more with a barbell than with dumbbells?

Because a barbell is one rigid object and two dumbbells are not. Stabilising two independent weights, and pressing through a longer range, costs about twenty percent of your load. That gap is normal and does not mean anything is wrong.

How are these dumbbell bench standards calculated?

Each level is 40 percent of the barbell bench press standard for the same bodyweight and sex, rounded to the nearest 5 lb, which matches the conversion used by our dumbbell bench press calculator.
