What a Strict Barbell Curl Really Measures

Elbow flexion, and nothing else you can borrow.

A strict barbell curl is elbow flexion under load with the rest of you switched off. Stand upright, shoulders down, elbows at your sides, and take the bar from thighs to chest without leaning back, without swinging the hips and without letting the elbows drift forward. What moves the bar is the biceps brachii, the brachialis underneath it and the brachioradialis in the forearm, and nothing else gets a say.

The moment you allow a lean, all that changes. Rocking backwards turns the curl into a partial upright row with a hip drive behind it, and the load can jump by a third with no change in arm strength whatsoever. That is why every number on this page is defined by strictness rather than by weight alone, and why the honest test is a rep done with your back flat against a wall.

Where These Numbers Come From

A share of your bench press that narrows as the bench gets serious.

The curl is derived from the bench press standard, since both are upper-body pushing and pulling around the same shoulder girdle and both scale with upper-body mass. The share is 50 percent of the bench at beginner level, 42 percent at intermediate and 33 percent at elite. It tapers because a competitive bench press is a specialised skill built on leg drive, arch and technique, none of which the biceps benefit from. Arms grow, but nothing like as fast as a trained bench.

At the lightest bodyweights the beginner and novice figures for women fall below the weight of a 45 lb Olympic bar. That is the table being honest rather than broken: it is telling you the right implement at that stage is a 25 lb EZ bar, a fixed-weight barbell or a pair of dumbbells, not an empty Olympic bar you cannot yet curl.

A Worked Example

Where a 95 lb curl actually sits.

Take a 190 lb man whose bench press is at the intermediate standard of 190 lb. His intermediate strict curl is 80 lb and his advanced mark is 105 lb. If he can curl 65 lb for eight strict reps, that estimates out near 82 lb for a single, which puts him just over the intermediate line.

He might well have been telling people he curls 115 lb, and with a lean and a swing that could be true. Run the same test against a wall and the number that comes back is the one this table is built for. Both facts are real, but only one of them tells you anything about your arms.

What These Standards Cannot Tell You

Strictness, bar choice and elbow health all move the number.

There is no agreed definition of a strict curl outside competition, and small allowances add up fast. Shoulders drifting forward, elbows travelling, a slight knee bend and a bar that starts an inch off the thighs each buy a few pounds. Set your own rules, write them down, and hold to them, or the standard measures your tolerance for cheating rather than your strength.

Grip and bar type matter more than people expect. A straight bar loads the wrist in a fixed supinated position that some lifters cannot hold comfortably, and an EZ bar usually lets the same person handle a similar load with far less wrist strain. If your elbows or wrists complain, change the implement rather than chasing a number on a straight bar.

For a 190 lb man who trains regularly, an honest strict single sits between the novice and intermediate rows, roughly 65 to 80 lb, which means working sets of eight to ten somewhere near 55 to 65 lb. Gym conversation runs a good deal higher than that because most people are not curling strictly.

Is a 100 lb strict curl good?

For a man under about 200 lb, yes, that is between the advanced and elite rows on this scale. With a back swing 100 lb is far more common and means much less.

Should I curl with a straight bar or an EZ bar?

Use whichever your wrists tolerate. A straight bar holds full supination and is the stricter test, an EZ bar reduces wrist strain and usually lets you train harder with less discomfort. These standards assume a straight bar, so knock a little off if you are comparing an EZ bar lift.

Does the bar weight count in these standards?

Yes. Every figure is total load including the bar. Remember that a standard Olympic bar is 45 lb, an EZ bar is usually 15 to 25 lb, and fixed-weight barbells are marked with their total.
